A hamstring strain can turn a promising season into weeks on the sidelines. The familiar advice is to add Nordic curls, stretch more and hope for the best. But a September 2026 review of injury-prevention trials suggests a more complicated picture: the clearest signal came from a broader football warm-up program, while Nordic hamstring exercises remained useful without winning every comparison.
The distinction matters for recreational footballers, runners and gym lifters who want stronger hamstrings without piling on unnecessary fatigue. Prevention is never a guarantee, and a team study cannot predict an individual’s injury. Here is what the evidence supports, what it cannot prove, and how to organize a practical week around it.
What the 2026 review actually found

Researchers pooled 11 randomized trials involving 9,282 football players and compared five exercise-based prevention approaches with usual training. They measured injury incidence adjusted for exposure time, because someone who plays more hours has more opportunities to get hurt. The approaches included Nordic hamstring exercise, FIFA 11+, the earlier FIFA 11 program, a children’s version and a bounding-based program.
FIFA 11+ had the clearest association with fewer hamstring injuries: an incidence rate ratio of 0.55, with a 95% confidence interval from 0.31 to 0.98. The point estimate suggests roughly 45% fewer injuries per unit of exposure than usual training. It is not a promise that every player will reduce risk by exactly 45%, and it is not a direct head-to-head victory over Nordic curls.
The Nordic-only estimate was 0.78, but its confidence interval ran from 0.34 to 1.78. This particular pooled comparison could not establish a clear difference from usual training. Importantly, none of the trials directly compared the active programs with each other. The rankings depend on indirect comparisons through different usual-training groups.
The authors rated the evidence low to very low certainty. Age, competitive level, injury definitions, adherence and other differences made a universal ranking inappropriate. The useful conclusion is not that Nordics are obsolete. It is that a complete, consistently performed preparation program deserves attention alongside specific hamstring strength work.
Why a complete warm-up can beat a single exercise

A hamstring does not work alone during football. It helps control the hip and knee as a player accelerates, reaches top speed, decelerates, lands and changes direction. An isolated knee-flexion exercise develops one capacity, but match demands also involve balance, trunk control, landing mechanics and progressively faster running.
The FIFA 11+ approach addresses several of those demands within a structured routine. It combines running preparation, strength and balance tasks, and movement-control exercises. That does not mean each component independently proves injury prevention. It means the package was studied as a package, and regular participation matters. In a team, a repeatable routine can be more valuable than a theoretically perfect exercise nobody performs.
A casual player can begin with easy jogging and direction changes, then include controlled single-leg balance, lunges, hip stability and progressively faster strides. Progress from simple to demanding instead of arriving at the first sprint cold. Keep early intensity low enough that the warm-up prepares rather than exhausts you.
There is a limit to the findings. The review focused on football injury rates, not on gym hypertrophy or the ideal preparation for a marathon. A footballer can borrow the framework, while a lifter should still rehearse the specific movements and loads planned for the session.

Nordic curls still build valuable eccentric strength

The Nordic hamstring exercise is a demanding eccentric knee-flexion movement. Kneel on a pad with ankles securely anchored, keep the hips relatively extended, and lower the torso slowly forward. Catch yourself with your hands before control is lost. Beginners rarely need to pull themselves back up using only the hamstrings; an assisted return is fine.
It trains the hamstrings while they resist lengthening, a capacity relevant to fast running. A separate 2026 randomized study in recreationally active adults tested a progressive, low-volume Nordic program over six weeks, starting at one weekly session and building to two. The small sample limits certainty, but it supports carefully introducing this type of strength work without demanding enormous volume.
Another 2026 trial compared traditional and band-assisted Nordics. Both approaches improved knee-flexor strength and hip range of motion, suggesting assistance can make the movement manageable. This matters when someone cannot control an unassisted descent or when early soreness interferes with sport.
Nordics are not the same as a barbell deadlift or Romanian deadlift. The former emphasizes knee flexion, while hip hinges emphasize hip extension. Both can belong in a balanced posterior-chain program. If you are returning from a recent hamstring tear, however, do not treat this general progression as a rehabilitation prescription. Healing stage and tolerance to loading change the decision.

Build the rest of the posterior chain too

For gym training, a useful complement is a hip hinge. Romanian deadlifts load the hamstrings while the hips travel backward and knees remain softly bent. Start with a controlled range rather than chasing an exaggerated stretch or rounding the lower back. Dumbbells, a barbell and cables can all supply progressive resistance. A trap-bar or conventional deadlift can build general lower-body force, although it is not a direct substitute for knee-flexion work.
Then add a knee-flexion exercise you can progress smoothly: seated or lying leg curls, cable ankle-strap curls, stability-ball curls or sliding-leg curls. These options let you train at a manageable effort and range. For a person who cannot perform Nordics yet, they offer an accessible starting point. For an experienced athlete, they can supply additional work without making every set a maximal eccentric challenge.
Single-leg work deserves room. Split squats, step-ups and lunges can expose differences in coordination and strength between legs. They do not guarantee injury prevention, but they support the broader movement demands of running and cutting. Keep technique stable and build loading over weeks rather than turning every session into a balance test.
For many recreational athletes, two manageable lower-body sessions each week are easier to recover from than one enormous hamstring day. A little consistent training is usually more practical than doing so much eccentric work that you cannot run comfortably for several days afterward.
Introduce Nordics without wrecking your next session

Nordic curls can cause substantial delayed-onset soreness when the movement is new. The answer is not to prove toughness with maximal repetitions on day one. Begin with an assisted range and a few high-quality descents. For example, try two sets of three controlled repetitions once per week for the first couple of weeks. Add repetitions or a second session only when running and normal training remain comfortable.
A systematic review of Nordic training dose found meaningful strength improvements across a wide range of prescriptions, without a simple relationship in which more weekly repetitions always produced better early results. The authors cautioned that certainty was limited and recommended a progressive introduction. Quality and adherence are more useful than impressive numbers on paper.
Use a secure ankle anchor, knee cushioning and enough space to catch yourself safely. A partner can hold the ankles, but a poorly secured bench or makeshift restraint is not worth the risk. A band can reduce difficulty, and a shorter controlled descent is still legitimate practice.
Keep the first hard Nordic sessions away from matches, races and maximal sprint workouts long enough to recover. If the hamstrings stay unusually sore or sprint mechanics change, reduce the dose. Sudden sharp pain, a popping sensation or abrupt weakness is not ordinary training soreness and needs a different response.

Do not ignore sprint exposure and weekly fatigue

Strength work cannot fully reproduce high-speed running. During sprinting, hamstrings experience rapid lengthening and high forces at particular phases of the stride. That is one reason football conditioning needs gradual exposure to faster running, not only squats and curls. But suddenly adding top-speed sprints to a packed week creates its own risk when the athlete has not built tolerance.
Progress both speed and volume. Someone returning from an off-season might start with comfortable accelerations, move to faster controlled efforts and only later approach near-maximal sprints. Rest between hard efforts should preserve movement quality. Exact distances and speeds depend on training history, match demands and fitness; a rigid universal percentage ladder would be false precision.
Look at the whole week. A Saturday match, Monday heavy leg workout, Tuesday sprint session and Wednesday all-out Nordic session can concentrate stress on the same tissues. Move demanding hamstring work away from the hardest match or speed day. Let soreness and performance guide adjustments. During congested competition periods, a short maintenance dose can be more practical.
Prevention also differs from rehabilitation. After an actual strain, walking pain-free does not automatically mean readiness for fast running. A graded return must restore strength, speed exposure and confidence, and the progression may need individual assessment.

A realistic weekly plan and the bottom line

For a recreational footballer with one weekend match: begin the week with a lower-body session featuring a hip hinge, a knee-flexion exercise and a single-leg movement. Add a modest Nordic dose if it is already familiar. Midweek, use a structured warm-up before progressively faster running. Immediately before the match, keep preparation dynamic and specific without introducing a new soreness-heavy exercise.
For a gym lifter who also runs: train hamstrings through both hip extension and knee flexion, then add sprinting only if sprinting is actually one of your goals. You do not need to become a footballer to benefit from stronger hamstrings. You also do not need maximal-speed work merely to tick an injury-prevention box. Start with the smallest repeatable workload that fits your existing program.
For a beginner: build basic strength with manageable curls, hinges and split squats before attempting full Nordics. Band-assisted descents, a shorter range and an occasional session are legitimate steps. Record how your legs feel during the next 24 to 72 hours and adjust the following session accordingly.
The 2026 evidence does not crown a magic exercise. A comprehensive warm-up showed the clearest injury-rate signal in a low-certainty review. Nordics remain a useful eccentric-strength tool. Progressive running, sensible fatigue management and regular participation connect the pieces. Consistency, not the hardest possible hamstring workout, is the standard worth chasing.
